Building endurance, both muscular and cardiorespiratory, is essential not only for improving your performance and enjoyment while running but also to maintain a given intensity for longer, delaying the onset of fatigue.
In addition to following a solid running training plan, it’s important to consider a series of tips that will ensure you improve your endurance and enjoy running for longer periods.
As a coach for recreational runners, I often see that despite the wealth of information available, most people skip the basic and fundamental steps needed to progress more quickly and avoid injuries.
Sometimes, the simplest methods are the most effective for improving your running endurance.
The best advice I can give you, before sharing 10 keys to enhancing your running endurance, is to focus on developing simple habits that have been proven to yield the greatest gains in endurance, power and performance.
1. Establish a Regular Training Routine
Although it may seem like common sense, most runners—whether beginners or experienced—lack one fundamental quality in an endurance sport like running: consistency.
Following a regular training programme ensures steady progress, proper physical and mental preparation without skipping essential steps and optimal performance.
A training programme should fit your lifestyle, availability, and personal goals and needs.
This doesn’t mean you have to train every day, but you should maintain a sustainable, consistent training frequency over time.
Keep in mind that cardiovascular adaptations, both acute and chronic, begin to diminish after 2–3 weeks of inactivity.
- For beginner runners, it’s best to start with 2–3 non-consecutive running days per week, complemented by 2 strength training sessions focusing on mobility, single-leg exercises and core work.
- For amateur runners without short-term goals, aim for 3–4 running sessions per week (with varied workouts) and 2 complementary strength training sessions.

2 Gradually Increase Your Distance
In addition to consistency, runners must also practise patience.
This means that to improve our level of endurance and aerobic power, we need a period of initial adaptation to certain stimuli, followed by more specific and intense work.
In other words, it takes time to gradually increase not only the intensity of your training but also your weekly volume (weekly mileage).
The most common rule is to gradually increase one of the training variables (frequency and/or volume) each week:
- Frequency: For example, move from 2 to 3 training days during the first four weeks of a training cycle.
- Volume: This refers to weekly mileage or the duration of your sessions.
Applying a gradual 10% increase in session duration allows you to progress in a controlled manner, avoiding muscle overload and injuries, and improving endurance without excessive physiological fatigue.
3. Include Interval Training
We all know the saying, “If you always do the same thing, you’ll always get the same results.”
This means that your training programme should include varied sessions that provide different stimuli for both your body and mind. This way, you’ll not only avoid boring and monotonous workouts but also prevent stagnation and continue improving your performance.
As runners, our goal is to improve endurance, average pace, and race times in popular events… but if you only do all your running sessions at the same given pace and always the same way (the most common mistake), you may end up with poor results.
The ideal approach is to include at least one interval or series session per week: a workout with short work intervals at very high or maximum intensity, combined with recovery intervals.
With this type of session, you will improve your second ventilatory threshold (VO2 MAX), lactate tolerance, tolerance to high intensity, and speed. These improvements and adaptations also contribute to enhancing your aerobic endurance while running.
Another fun type of session that can lead to exponential improvements in your running endurance is the well-known fartleks or pace changes.
4 Run at a Slow Pace
When we talk about this concept, we mean dedicating the majority of your sessions to running at low intensity (below or within the first ventilatory threshold, VT1).

- Increase capillary networks, thereby improving oxygenation.
- Boost mitochondrial density (the energy centres of cells).
- Enhance fat metabolism and reduce glucose dependence during low-intensity activities.
Another option to improve running endurance, particularly at the start of the season, is hiking on trails with elevation gain.
This low-intensity, joint-friendly activity can be enhanced by adding a weighted backpack to train both endurance and lower-body strength. This activity, known as Rucking, is becoming increasingly popular.

5 Add Strength Training to Your Routine
More and more runners are recognising the importance of strength training to improve their performance, but is it really essential?
When we talk about improving endurance, we mean enhancing the heart’s ability to function at a given intensity for an extended period without fatigue. But we’re also referring to maintaining the musculoskeletal system—keeping it functioning and moving—at that intensity. For this, your involved muscles must be resistant to fatigue.
Additionally, running is a repetitive, cyclic activity with impact, which means your bones, joints, and muscles need to be well-prepared to handle the impacts, surfaces, and intensity of work. They should also be able to maintain optimal movement patterns over time without losing contractile capacity.
Strong bones and muscles will protect you from injuries and boost the power you can apply with each stride.
Therefore, strength training for runners is not just important; it’s necessary if you want to improve as a runner.
Basic exercises that will help you generate strength, power, and explosiveness:
- Plyometric exercises, such as jump rope or box jumps.
- Squats: back/front squats, Bulgarian squats or goblet squats.
- Romanian deadlifts: both bilateral and single-leg, to improve hip stability and control.
- Hip abduction exercises to strengthen and activate the gluteus medius.
- Core work to ensure better posture and running technique.
6 Pay Attention to Your Nutrition and Hydration
Proper nutrition and consistent hydration are essential for improving running endurance.
Complex carbohydrates, such as oats, brown rice, and fruits, provide sustained energy, while lean proteins aid in muscle recovery.
Healthy fats, from sources like avocados, nuts, and omega-3-rich foods, are also crucial for maintaining energy levels.
It’s recommended to eat at least 2–3 hours before running, focusing on light, easily digestible foods.
Hydration should be maintained throughout the day, drinking water before, during (for long runs), and after training to avoid fatigue and ensure optimal performance.
7 Rest and Recover Properly
For your training to yield the adaptations you’re aiming for, prioritising rest—whether active or total—and recovery is crucial.
Neglecting good sleep hygiene and skipping recovery days are among the most common mistakes made by recreational runners.
If your body doesn’t get enough quality rest, the negative effects will become evident in the medium and long term.
Often, if you feel your body isn’t responding well to training, it’s better to take a complete rest day to restore balance in your body, including the nervous and muscular systems.
For recovery, whether through low-intensity, joint-friendly sessions such as walking, or tools that promote recovery—like physiotherapy, foam rolling, stretching, contrast baths, or sauna sessions—these elements are often overlooked but make a significant difference in performance improvement.

8 Practise Proper Breathing Techniques
The way you breathe directly affects your nervous system, posture and balance, lung capacity and more. For this reason, practising and mastering abdominal and diaphragmatic breathing, rather than shallow chest breathing, can significantly improve oxygen uptake:
Abdominal breathing will enhance your sense of well-being, regulate stress, improve spinal health and posture, and positively impact your running endurance.
There are various techniques and exercises to improve breathing, CO2 tolerance and managing anxiety or nerves before important training sessions or races.
If you’re new to this, start by practising abdominal breathing while lying on your back:
- Breathe in through your nose, expanding your abdomen, then your chest, and exhale slowly through your mouth, feeling your navel sink in.
9 Maintain a Positive Mindset
Increasingly, scientific studies confirm the impact of mindset on performance.
Having a positive yet realistic attitude, finding a reason to keep going when energy is low, or using a motivational ‘running mantra’ can shift your perspective on training and help you improve your performance and endurance.
Many times, fatigue doesn’t stem from a lack of energy on a metabolic level but rather from a lack of focus and attention on the task at hand.
Negative thoughts send signals to your brain to slow down, which lowers performance and endurance.
10 Use Supplements for Runners
For runners preparing for a long-distance endurance event, as well as for those whose regular diet lacks an adequate intake of macronutrients, it is essential to consume supplements that help provide and complement the necessary energy, as well as micronutrients and salts.
