If you feel like your shoulders are always tense, crack when you move them, or limit your training, don’t ignore those signs.
Regaining your mobility relieves discomfort, boosts your strength, and fixes your posture, so at HSN we’ve gathered the expertise of our trainers and specialists to pick the 10 essential exercises:
1 Around the world with resistance band
A global shoulder mobility exercise, perfect for improving joint range in flexion, abduction, and rotation.
- Hold the band with both hands, with a grip slightly wider than shoulder-width.
- Keep your elbows extended and core engaged.
- Move the band from the front of your thighs, over your head, to behind your hip.
- Return to the starting point following the same path.
?️Muscles worked: deltoids (anterior and posterior), pectoral, latissimus dorsi, rotator cuff.
?Reps: 2-3 sets of 8-10 reps.
?HSN tip: adjust the band tension (or grip width) so the movement is smooth and pain-free.
2 Shoulder decoaptation with kettlebell
Exercise focused on improving shoulder mobility and joint health, enhancing subacromial space and reducing compression.
- Stand with feet hip-width apart.
- Hold a light kettlebell in one hand, letting it hang by your side.
- Relax the shoulder and let the kettlebell’s weight gently pull downward.
- Hold for 20-40 seconds, then switch arms.
?️Muscles worked: shoulder stabilizers, rotator cuff, lower trapezius.
?Reps: 2-3 sets per arm, holding the isometric position.
?HSN tip: use a moderate weight (not too heavy) so the feeling is of release, not overload.
3 YTWL with resistance band
An excellent exercise for scapular mobility, stability, and strengthening, great for shoulder injury prevention and posture correction.
- Attach a resistance band to a fixed point in front of you (chest height).
- Step back to create light tension in the band.
- Perform four arm positions:
- Y: arms raised diagonally forming a “Y”.
- T: arms extended laterally in a cross.
- W: elbows bent at 90°, rotating backward forming a “W”.
- L: arms close to the torso, externally rotating with elbows at 90°.
?️Muscles worked: posterior deltoid, middle and lower trapezius, rhomboids, infraspinatus, and teres minor.
?Reps: 2-3 sets of 8-10 reps for each letter.
?HSN tip: focus on movement quality and squeezing your scapulas in each position, more than on band resistance.
4 Wall slides
A scapular mobility and activation exercise that improves flexion, external rotation, and postural control of the shoulders.
- Stand with your back, glutes, and head against the wall.
- Bend your elbows to 90° and place your arms in a “W” shape against the wall.
- Slowly slide your arms upward forming a “Y”.
- Return to the starting position controlling the movement.
?️Muscles worked: posterior deltoid, middle and lower trapezius, rhomboids, serratus anterior.
?Reps: 3-4 sets of 10-12 reps.
?HSN tip: keep your abs engaged to avoid arching your lower back and make sure wrists and elbows stay in contact with the wall.
5 Face pull
A key exercise for mobility, stability, and strengthening the back of the shoulder, highly recommended to balance pushing work and improve posture.
- Grab a rope on a pulley (face height) or a fixed elastic band in front of you.
- With a neutral grip, pull your hands toward ear height.
- Keep elbows up and open your chest wide.
?️Muscles worked: posterior deltoid, middle and lower trapezius, rhomboids, infraspinatus, and teres minor.
?Reps: 3-4 sets of 12-15 reps.
?HSN tip: think about “separating” your hands at the end of the movement and squeeze your scapulas for max activation.
6 Dead bug with resistance band
A mobility and lumbopelvic and scapular stability exercise, excellent for integrating core function with shoulder control.
- Attach a resistance band to a fixed point behind you (at floor level).
- Lie on your back, knees and hips at 90°, arms extended toward the ceiling holding the band.
- Keep tension on the band by gently pulling down with your arms (without moving them).
- Extend one leg toward the floor while the other stays at 90°.
- Alternate legs, keeping shoulders stable and lower back pressed to the floor.
?️Muscles worked: deltoids (isometric stabilization), serratus anterior, deep core (transverse abdominis, rectus abdominis), hip flexors.
?Reps: 3-4 sets of 10-12 reps.
?HSN tip: prioritize shoulder and lower back stability; if your back arches, reduce the range of motion.
7 Pull-aparts with mini band
A simple and very effective exercise to improve mobility, scapular activation, and shoulder endurance. Ideal as a warm-up or posture corrective.
- Place a mini band around your wrists or hands.
- Extend your arms forward at chest height, with slight tension on the band.
- Hands facing inward.
- Slowly separate your hands to the sides, keeping elbows extended.
?️Muscles worked: posterior deltoid, middle and lower trapezius, rhomboids, serratus anterior.
?Reps: 2-3 sets of 12-15 reps.
?HSN tip: don’t arch your lower back.
8 External rotations with mini band
A fundamental exercise for rotator cuff health and shoulder mobility, widely used in prevention and rehab.
- Place a mini band around your wrists.
- Hands facing upward.
- Bend elbows to 90° and keep them close to your torso.
- Slowly separate your hands to the sides, externally rotating your shoulders.
- Return controlled to the starting position.
?️Muscles worked: infraspinatus, teres minor, posterior deltoid.
?Reps: 2-3 sets of 12-15 reps.
?HSN tip: keep elbows close to your body and avoid the band snapping back; control is key.
9 Overhead raises with mini band
An excellent exercise to improve shoulder flexion mobility and scapular activation, very useful to prep for overhead pushing.
- Place a mini band around your wrists.
- Hands facing inward.
- Stand with arms extended forward at chest height.
- Keeping slight tension on the band (hands apart), raise your arms overhead.
?️Muscles worked: anterior and middle deltoids, upper and lower trapezius, serratus anterior.
?Reps: 2-3 sets of 10-12 reps.
?HSN tip: control the movement on the way down and avoid your hands coming together; think about “opening” as you raise.
10 Circles with ball
A dynamic exercise to improve mobility, coordination, and shoulder stabilizer activation, widely used in rehab and warm-ups.
- Stand facing a wall.
- Place one hand on a ball (can be rubber or a light medicine ball).
- With your arm extended, make small circles with the ball on the wall.
- Change direction of the circles and repeat with the other arm.
?️Muscles worked: deltoids, trapezius, serratus anterior, rotator cuff.
?Reps: 3 sets of 10 circles inward and 10 outward.
?HSN tip: keep constant pressure on the ball and perform the movement slow and controlled.
